How Long to Form a Habit?

Research reveals a curved relationship between practice and automaticity.

Say you want to create a new habit, whether it’s taking more exercise, eating more healthily or writing a blog post every day, how often does it need to be performed before it no longer requires Herculean self-control?

Clearly it’s going to depend on the type of habit you’re trying to form and how single-minded you are in pursuing your goal. But are there any general guidelines for how long it takes before behaviours become automatic?

Ask Google and you’ll get a figure of somewhere between 21 and 28 days. In fact there’s no solid evidence for this number at all. The 21 day myth may well come from a book published in 1960 by a plastic surgeon. Dr Maxwell Maltz noticed that amputees took, on average, 21 days to adjust to the loss of a limb and he argued that people take 21 days to adjust to any major life changes.

Unless you’re in the habit of sawing off your own arm, this is not particularly relevant.

Doing without thinking

Now, however, there is some psychological research on this question in a paper recently published in the European Journal of Social Psychology. Phillippa Lally and colleagues from University College London recruited 96 people who were interested in forming a new habit such as eating a piece of fruit with lunch or doing a 15 minute run each day Lally et al. (2009). Participants were then asked daily how automatic their chosen behaviours felt. These questions included things like whether the behaviour was ‘hard not to do’ and could be done ‘without thinking’.

When the researchers examined the different habits, many of the participants showed a curved relationship between practice and automaticity of the form depicted below (solid line). On average a plateau in automaticity was reached after 66 days. In other words it had become as much of a habit as it was ever going to become.

This graph shows that early practice was rewarded with greater increases in automaticity and gains tailed off as participants reached their maximum automaticity for that behaviour.

Although the average was 66 days, there was marked variation in how long habits took to form, anywhere from 18 days up to 254 days in the habits examined in this study. As you’d imagine, drinking a daily glass of water became automatic very quickly but doing 50 sit-ups before breakfast required more dedication (above, dotted lines). The researchers also noted that:

  • Missing a single day did not reduce the chance of forming a habit.
  • A sub-group took much longer than the others to form their habits, perhaps suggesting some people are ‘habit-resistant’.
  • Other types of habits may well take much longer.

No small change

What this study reveals is that when we want to develop a relatively simple habit like eating a piece of fruit each day or taking a 10 minute walk, it could take us over two months of daily repetitions before the behaviour becomes a habit. And, while this research suggests that skipping single days isn’t detrimental in the long-term, it’s those early repetitions that give us the greatest boost in automaticity.

Unfortunately it seems there’s no such thing as small change: the much-repeated 21 days to form a habit is a considerable underestimation unless your only goal in life is drinking glasses of water.

A while back, a reader suggested that I watch the 1938 Frank Capra movie You Can’t Take It With You, featuring Lionel Barrymore and Jimmy Stewart. I recently had a chance to sit down and watch the film and it left my mind flooded with thoughts about money and why we really chase it.

The plot of the movie is very straightforward. A businessman falls in love with his secretary and proposes marriage to her. One of the business deals revolves around buying the final unpurchased house in a twelve block area which would allow that whole area to be developed in a different way. The house is, of course, owned by the secretary’s family. That family doesn’t care a whit about money and instead focuses their energies on friendships and enjoying themselves. When the secretary introduces the businessman’s parents (the Kirbys) to her family (the Sycamores), there’s an inevitable culture clash, and eventually the secretary has to choose between the two – and she chooses the friendships and simple pleasures of her family in the end.

Keeping That New PC Clean and Pure

该篇文章朴素易懂,但写的行云流水,用非常简单的词语写了一篇很好的文章。 文章说到新学期来了,买个新的电脑。但要怎样让你的电脑免于被病毒侵害呢?下面的一些招数还真是很重要,希望各位看后能够执行而免病毒之苦。

School starts soon, and many people are getting spanking-new computers. Ah, the joy of a new and more powerful toy — and a clean slate.

  • spanking: 非常,十足的,形容词。 spank做名词时,表示打屁股惩罚。 这两个意义的渊源我也没有仔细考察,觉得颇为蹊跷。 spanking-new 也就是brand-new的意思,表示崭新的。

A new PC, whether you know it or not, may well have freed you from many malicious programs that steal credit card numbers and other valuable information or otherwise obstruct your safe and private use of the Internet. Now is the time — while you’re getting everything set up just the way you like it — to take some steps to keep your new machine clean and free of malware. Here is what you need to do before you do anything else.

CHECK YOUR FIREWALL SETTINGS Do this before you even connect your computer to the Internet. Firewalls prevent certain unwanted traffic from reaching your computer, including worms that spread through network connections. New laptops and desktops with Windows Vista (and, come Oct. 22, the next version of the operating system, Windows 7) and netbooks using Windows XP SP2 or higher have a firewall that is built in and turned on by default. You can make sure all is well by going to the Windows Security Center, clicking Start, then Control Panel, then Security Center and Windows Firewall.

Mac users can check and adjust their firewall settings by clicking on the Apple icon and going to System Preferences and clicking on Security and then Firewall. At a minimum, choose “allow only essential services.” A better option is to select “set access for specific services and applications” and play gatekeeper, allowing programs to connect as you need them, said Rich Mogull, founder of the security consultant firm Securosis.

UPDATE YOUR SOFTWARE Even though you have a new machine, chances are that security fixes have been issued since the manufacturer loaded the software, so you will want to download those as soon as you get online.

Your new PC may prompt you to check for updates from Microsoft, but, if not, open Windows Update by clicking the Start button, then All Programs and then Windows Update. On the left pane, click “check for updates.” (For more information about Windows Security, see microsoft.com/protect.)

To help you keep Microsoft products up to date, Windows will prompt owners of new machines to sign up for automatic updates. You will see a screen asking if you want to “Help protect Windows automatically.” Choose the first option, “Use recommended settings,” so you get everything and don’t have to worry about it again.

Barring an urgent problem, updates come out on the second Tuesday of the month. To schedule exactly what time your updates are installed — say at 3 a.m., when you are asleep — open Windows Update and select Change Settings and make your choices. This is also a good time to turn on the Internet Explorer Phishing Filter, which can help keep you from turning over personal information to the wrong people.

For Mac users, your computer will automatically check for updates once a week. If you are a paranoid person, have it check more frequently by clicking Software Update in the System Preferences panel and then choose Daily.

  • phishing: 钓鱼网站。 这个词应当是fishing衍生而来,实际上和自己的构成一样,phishing 病毒就是做一个假的网站来诱骗你。 比如cmb-bank.com 把你引导到一个和招商银行一样的网站,盗取你的密码,然后瞬间银行帐户信息泄露。 对付钓鱼网站的办法就是,拒绝点击邮件里的链接,而是复制邮件链接地址到地址栏,比较地址栏的地址和显示的地址是否一致。另外使用安全的浏览器 (chrome,firefox)是保证不会被钓鱼的有效工具。

ADD SECURITY SOFTWARE Firewalls won’t help fend off viruses or Trojan horses that can come through e-mail messages, Web sites and pop-up ads. Given the frightening number of malicious programs that aim for Windows PCs, owners of these machines really need to use some security software. There are several free antivirus programs, like AVG 8.5 Free, Avast Antivirus and the forthcoming Microsoft Security Essentials, so even penniless students have no excuse to go without. Note that Vista comes with Windows Defender, which blocks spyware and pop-up ads, and that program can be downloaded free by Windows XP SP2 machines.

Since a lot of malicious programs now come through Web sites, you will also want to use one of the many free tools available to help you avoid malicious sites. Microsoft’s newest browser, Internet Explorer 8, will warn you if you try to visit sites it deems unsafe, deceptive or carriers of a common Web attack type called “cross-site scripting” attacks. Other browsers, including Chrome, Firefox and Safari, also warn users about potentially unsafe sites, using a blacklist kept by Google. There is also McAfee’s SiteAdvisor, a free add-on for the Internet Explorer and Firefox browsers (the latter works on both Windows and Mac), that shows site reputation information within search results pages, including warnings about potentially dangerous sites.

There are few malicious programs that aim for Macs, so an antivirus program isn’t essential at this point. That said, some Mac experts think that the days of peace and security for Macs may be waning. There have a been a few Trojan horses recently, and some Web attacks don’t care which operating system you use. If you frequent file-sharing sites, or your employer requires it, buy a Mac antivirus program.

SORT OUT THE APPLICATIONS New Windows PCs typically come loaded with all kinds of third-party programs, many of which you will never use.

“In a lot of cases, that’s extra software that might have vulnerabilities” that hackers could exploit, says Chad Dougherty, a vulnerability analyst at the CERT Program at the Carnegie Mellon Software Engineering Institute.

To avoid problems, eliminate the programs you don’t need by clicking the Start button and choosing Control Panel and then Programs to see a list of what is on your machine. Select unwanted programs and then hit the Uninstall button at the top of the program list.

Then sign up for automatic updates from the makers of any software you intend to keep — or that you later install yourself, for that matter. To help you make sure you have checked out everything, download Secunia PSI, a free tool that will help you make sure that all the programs on your PC get security patches.

Speaking of that, always be careful about which software you install from the Internet, whether you have a PC or a Mac. These programs can contain vulnerabilities, and pirated programs and random add-ons may be outright malicious.

不要随意的装软件

  • vulnerability: 昨天我们介绍了这个词语vulnerable, 脆弱的。 这里是指弱点,在计算机术语里叫做漏洞。

  • outright: 完全的,彻底的,绝对的。形容词。 No one party is expected to gain an outright majority. 没有任何政党可望获得绝对多数。

结尾语:
本文很长,但通俗易懂,相信看完的同学也知道怎么保护自己。实际上,用好电脑并不用恐慌。虽然病毒无处不在,但只要洁身自爱,丝毫不用担心。 所谓洁身自爱是指:windows用户要记得打补丁,用firefox或者chrome浏览器,不要上成人网站,受到firefox浏览器警告的网站不要 访问,永远不要用ie浏览器,特别是ie6,漏洞多的微软都懒得维护。做到以上几点,即使不装杀毒软件也可以,我一台测试机器就是裸奔很多年,至今依然健在。

If there is a society of expert sleepers out there, a cult of smug snoozers satisfied that they’re getting just the right number of restful hours a night, it must be a secretive one. Most people seem insecure about their sleep and willing to say so: they would like to get a little more; maybe they wish they could get by on less; they wonder if it’s deep enough.

In fact, no one really knows. Scientists aren’t sure why sleep exists at all, which has made it hard to explain the great diversity of sleeping habits and quirks in birds, fish and mammals of all kinds, including humans.

The answer may boil down to time management, according to a new paper in the August issue of the journal Nature Reviews Neuroscience. In the paper, Jerome Siegel, a professor of psychiatry at the University of California, Los Angeles, argues that sleep evolved to optimize animals’ use of time, keeping them safe and hidden when the hunting, fishing or scavenging was scarce and perhaps risky. In that view, differences in sleep quality, up to and including periods of insomnia, need not be seen as problems but as adaptations to the demands of the environment.

“We spend a third of our life sleeping, and it seems so maladaptive — ‘the biggest mistake nature has made,’ scientists often call it,” said Dr. Siegel, who is also chief of neurobiology at the V.A. Greater Los Angeles Healthcare system. “But another way of looking at it is this: unnecessary wakefulness is a bigger mistake.”

As a field of study, sleep research is anything but sleepy — experts disagree strongly on almost every theory offered, and this one is no exception. Among other objections, critics point out that sleeping animals are less alert to predators than they are while awake, and that sleep appears to serve other essential functions. Some studies suggest that the brain consolidates the day’s memories during slumber; others suggest that it needs sleep to repair neural damage.

“My own theory, which is more consistent with the mainstream, is that neurons require sleep as part of the long-term process” of modification to support learning, wrote Dr. Clifford Saper, a neuroscientist at Harvard, in an e-mail message. But, he added, his theory and Dr. Siegel’s may not be mutually exclusive.

For one thing, sleep is not nearly as vulnerable a state as it appears. Sleepers are highly sensitive to some sounds, like a baby’s whine or an unusual thump or voice. And as Dr. Siegel put it, sleepers are less vulnerable to harm than they would be if they were out on the street late at night.

For another thing, the new paper argues, evidence from other animals strongly suggests that the need for sleep drops sharply during the most important waking hours. Migrating killer whales are alert and swimming for weeks on end, and seemingly just as alert as when well rested, studies find. Recent research suggests that the same goes for white-crowned sparrows : they get far less sleep than usual when migrating.

Consider the big brown bat, perhaps the longest-sleeping mammal of them all. It snoozes 20 hours a day, and spends the other 4 hunting mosquitoes and moths in the dusk and early evening. “Increased waking time would seem to be highly maladaptive for this animal, since it would expend energy and be exposed to predatory birds with better vision and better flight abilities,” Dr. Siegel writes.

In humans, it is well known that sleep quality changes with age, from the long, deep plunges of early childhood to the much lighter, more frequently interrupted five or six hours that many elderly people call a night’s sleep. Doctors have long debated whether elderly people are sleep-deprived as a result, or simply need less restful slumber. In Dr. Siegel’s view, it’s a matter of tradeoffs: older people no longer have a child’s need to grow, which requires deep, long sleep and may have more need and more ability to do things for themselves instead.

In short, when there is hay to be made, animals tend to make it, whether the sun is shining or not. Depending on the animal, a long period of waking may or may not be followed by a long recovery sleep.

  • there’s hay to be made: 来源于 make hay 或者 make hay while sunshine. 趁出太阳晒草,打铁趁热。

The theory also supports what people already suspect about early birds and night owls: they are most alert when they are naturally most productive. And they can feel strung out if their work schedule doesn’t match.

None of which is to say that good sleep is unnecessary or that serious sleep problems do not exist. It is and they do. But the theory does suggest that a stretch of insomnia may not be evidence of a disorder. If sleep has evolved as the ultimate time manager, then being wired at 2 a.m. may mean there is valuable work to be done. Time to turn off the “South Park” reruns and start doing it.
